What You Need to Run a 3:15 Marathon

Running a marathon in 3:15 is an ambitious goal that requires a few key prerequisites. Following a training plan is not enough. You also need a solid base level of fitness, running experience, and sufficient vVO2max.

Let’s take a closer look at these criteria and how to assess them.

Base Fitness

To run a 3:15 marathon, you should be able to run for at least 1 hour 45 minutes comfortably and without pain. This means having a strong easy run base, or the ability to sustain a moderate effort for a long period.

Easy run fitness is developed through long runs at an intensity between 65% and 75% of your maximum heart rate, or HRmax. HRmax can be estimated by subtracting your age from 220. For example, for a 40-year-old runner, HRmax is 180 beats per minute, so easy run intensity falls between 117 and 135 bpm.

Running Experience

To run a marathon in 3:15, you also need some running experience, especially over shorter race distances. Ideally, you should have completed at least two or three half marathons, helping you become familiar with pacing, fueling, hydration, and recovery.

A half marathon time of 1:30 or faster is also recommended. This is equivalent to a pace of 14 km/h, or 4:17 min/km. It shows that you have the speed required to sustain 13 km/h, or 4:37 min/km, over the marathon distance.

vVO2max Level

Finally, running a 3:15 marathon requires a good vVO2max level. This is the maximum speed you can reach while fully using your aerobic system. vVO2max is an indicator of a runner’s aerobic power and influences their ability to sustain faster paces.

vVO2max can be measured with a track or treadmill test, progressively increasing your speed until exhaustion. To run a marathon in 3:15, your vVO2max should be at least 18 to 18.5 km/h.

Nutrition and Hydration

Nutrition and hydration are key factors in marathon success. They influence your energy, recovery, and performance.

Here are a few rules to follow:

  • Gradually increase your carbohydrate intake during the three weeks before the marathon to top up your glycogen stores. Aim for around 7 to 10 g of carbohydrates per kilogram of body weight per day, choosing low- to moderate-glycemic-index sources such as pasta, rice, potatoes, fruit, bread, and more.
  • Hydrate regularly throughout the day with water, tea, herbal tea, fruit juice, or sports drinks. Avoid alcohol, coffee, and soda, as they can have a diuretic and dehydrating effect.
  • The day before the marathon, eat a carbohydrate-rich meal that is not too large or too high in fat to avoid digestive issues. For example, you could have pasta with tomato sauce, chicken, a green salad, yogurt, and fruit purée. Drink plenty of water, but not so much that you dilute your electrolytes.
  • On marathon morning, have a light, easy-to-digest breakfast around three hours before the start. For example, you could eat toast with honey, a banana, orange juice, and coffee. Drink a little water, but not too much to avoid needing the bathroom during the race.
  • During the marathon, drink regularly at aid stations, around 150 to 200 ml every 5 km, to replace fluid losses. Alternate between water and sports drinks, which provide carbohydrates and electrolytes. Also take gels or energy bars, aiming for around 30 to 60 g of carbohydrates per hour, to maintain blood glucose levels and delay fatigue.

Pacing Strategy for a 3:15 Marathon

Managing your pace is essential for marathon success. It means running at the right pace for your goal, fitness level, and race-day conditions. To help you, here is our negative split strategy.

Tips for managing your pace:

  • Know your marathon pace: This is the pace you aim to run based on your goal and vVO2max. For example, for a 3:15 goal, marathon pace is 13 km/h, or 4:37 min/km.   • Start conservatively: Do not get carried away by the excitement of the start line. Starting too fast can drain your glycogen stores and lead to muscle fatigue. Begin at marathon pace, or slightly slower, then gradually increase the pace if you feel good.
  • Manage the tough moments: They are inevitable. You may face the marathon wall between kilometers 30 and 35, cramps, pain, nausea, and more. When this happens, slow down, breathe deeply, drink and eat, and try to distract yourself. Set intermediate goals to keep your motivation high.
