A 12-week training plan will help you progressively build distance and endurance. It includes long runs at a moderate pace, marathon pace sessions, easy runs for recovery and essential rest days. The focus is on building strong endurance without overtraining.
You can also begin your marathon build-up later, for example with an 8-week plan if you run year-round.

Fueling for a 4-hour marathon

During the race, eating around ten gels can be difficult and may lead to stomach issues. You can choose a mixed fueling strategy, alternating gels and fruit purées. For example, during the marathon you could have a fruit purée after 50 minutes, then a gel 25 minutes later, another fruit purée 25 minutes after that, and so on until the finish.
Remember to hydrate at every aid stationif they are spaced every 5 kilometres, and even more regularly if the aid stations are farther apart. You do not need to finish the whole bottle or cup, take between 5 and 8 sips depending on the heat.
Equipment for a 4-hour marathon
Having comfortable, suitable gear is crucial. Choose well-fitting running shoes and breathable clothing.
You can also use accessories such as hydration belts to carry your gels and fruit purées. Hydration packs are not essential, as aid stations are available roughly every 25 minutes, but use one if you need it to carry a phone as well, for example. If so, run with it occasionally during training so you can get used to it.
Carbon-plated shoes are not necessarily needed, as they provide limited energy return at 10.5 km/h and require suitable running biomechanics, particularly strong core stability to avoid lower back pain late in the race.
Race strategy for running a sub-4 marathon
As you prepare for a 4-hour marathon, stay positive and motivated throughout your training. Set weekly goals and celebrate every small win. The key is to enjoy the process and remember why you started this adventure.
